Eating well on a budget: affordable and nutritious meal ideas

Contrary to popular belief, eating healthy doesn’t have to be expensive.

At the end of the day, a $15 grilled chicken meal made with ultra-processed grilled chicken isn’t that exciting and will most likely be as disappointing in taste as it is in cost.

What if I told you that you could make your own gourmet-style meals for less than $7 per meal that are packed with nutrients and take less than 15-20 minutes to meal prep?

Below, I’m going to share some of my favourite simple, affordable, and delicious meals to meal prep with. When compared to the average worker who goes out to eat every day for lunch, my meals help me save over $100 per week, all the while allowing me to eat quality, delicious food.

Eating healthy doesn’t have to be expensive

The oft-cited statement that “healthy food is expensive” is a rather short-sighted argument. I can’t count how many times I’ve seen coworkers and peers eating $15-$20 “healthy” fast-food meals that I could meal prep at home for less than $5 with just a few minutes of my time.

According to a recent report by Statistics Canada, national restaurant sales were up 1 per cent in November 2024, compared to the month before, resulting in an overall monthly expenditure of $7.9 billion by Canadian shoppers.

These statistics paint a picture of a world where being healthy is equivalent to shelling out absurd amounts of money.

While grocery costs are still on the rise, cooking at home is still far more affordable than eating out (even at “budget” eateries). If you know how and where to shop, plan your shopping days accordingly, and you can stay committed to a few simple, delicious recipes, you can eat super healthy while saving hundreds per month in meal costs.

Buying and storing ingredients effectively

It all comes down to how effectively you can shop, store your ingredients, and meal prep for the days ahead.

For instance, you can buy a cheap rotisserie chicken from Costco that can be used to create:

• 3 chicken breast sandwiches (using the white meat)
• 3 servings of chicken noodle soup (using the richer, darker meat)

If you were to buy an ultra-processed chicken sandwich from your local sandwich shop, it could easily cost upwards of $10 or more – all for a single meal.

By simply buying your own ingredients, you could save a huge amount every week. The key is to buy your proteins either on sale or in bulk.

To ensure that you get your money’s worth, I recommend storing your excess meat (that you won’t cook in the next few days) in the freezer and to write the expiration dates on a note that you tape to the fridge, so you don’t forget about expiration dates and that you remember to cook and use what you have.

Affordable and nutritious meal ideas

All that said, here are a few of my favourite simple, cheap, fast, and healthy meals that you can incorporate into your weekly routine to get healthy and save money at the same time.

1. Chicken, bean, and rice bowl

• Average cost per meal: $2 - $5
• Time to prep: less than 20 minutes

The hack to this meal is to purchase a low-cost baked rotisserie chicken from your local bulk food store or discount grocery store. The protein will cost you less than $7 and will provide you with enough chicken to make several meals.

Now, you just need to boil a pot of rice and heat up a couple of cans of your favourite canned beans.

You can heat up all of the ingredients in the same pot while adding your favourite spices and seasonings to personalize it to your own tastes. The resulting pot should yield anywhere from 6 - 8 small portions you can easily pack for lunch or combine with your favourite salad mix for an ultra-healthy bowl.

2. Steak burrito

• Average cost per meal: $4 - $7
• Time to prep: less than 20 minutes

It’s hard to say no to a good burrito. A simple burrito consists of a few simple ingredients:

• Meat (could use a vegan meal alternative)
• Beans
• Rice
• Cheese (optional)
• Veggies (optional)
• Burrito wrap (to wrap it all up with)

The best way to start this is to get a pack of thin-cut steak or beef tips. This will typically run you around $7 or $8 per pound, which will allow you to make several mid-size burritos.

3. Turkey and sweet potato bowl

If you love a good Thanksgiving dinner, you’ll enjoy this fast and easy bowl. Simply buy a pound of ground turkey and a few sweet potatoes. While you brown the ground turkey in one pan, steam or boil the sweet potatoes in another pot. Combined, the two should be finished cooking in around 20 minutes.

You can eat the two together or add beans, cheese, or your favourite veggies to the mix to kick it up a notch.

4. Fruit and protein smoothie

• Average cost per meal: $2 - $5
• Time to prep: less than 5 minutes

If you’re not a big breakfast person, making a protein and fruit smoothie is a really fast and simple way to get a nutritious meal in before you walk out the door. All you need is some frozen (or fresh) fruit, a scoop of your favourite protein powder, and a cup of your choice of milk.

Personally, I like to blend a handful of frozen blueberry and strawberry mix with a cup of almond milk and vanilla whey protein. It takes me less than 5 minutes to make, is packed with vitamins, relatively low in sugar, and high in protein.

5. Peanut Sesame Soba Noodle

• Average cost per meal: $3 - $5
• Time to prep: Less than 15 minutes

This crunchy, flavour-packed peanut soba noodle slaw is an easy, affordable way to enjoy a nutritious Japanese-inspired meal without breaking the bank. It’s loaded with fibre, protein, and healthy fats, making it a great option for meal prep or a light yet satisfying dinner.

To make it, cook soba noodles and toss them with shredded cabbage, carrots, and green onions. The magic is in the bold peanut-sesame dressing, made from peanut butter, sesame oil, soy sauce, vinegar, garlic, and ginger.

For extra protein, add tofu, shredded chicken, or a soft-boiled egg. Serve with a squeeze of lime and a sprinkle of crushed peanuts for added crunch. This dish keeps well in the fridge, making it a great make-ahead meal for busy weeks.

Final tips

At the end of the day, eating well on a budget comes down to cooking many of the same ingredients. For me, it’s chicken breast, ground beef, rice, beans, mixed veggies, and a few other staples.

What makes my meals interesting are the spices, sauces, and seasonings that I add to them. With the right seasonings and sauces, I could turn a simple beef and rice bowl into a handful of delicious dishes, each tasting completely different from the next.

The best way to get started is to experiment with a few basic meals, while slowly building up your spice shelf and discovering the flavours that fit your appetite the best.
